The longest days of the year vs. Your sleep: Why bedroom darkness isn't a luxury

In mid-June the sun sets in Poland after 9 p.m. A week from now, on June 21st – the solstice – daylight lingers until 9:30. By 4:30 a.m. the sky already begins to lighten. If your bedroom isn't well blacked out, it's lit at night more hours than in March. From your brain's perspective – that's a drastic shift.

Tomorrow's productivity starts tonight. Not in bed, but in the bedroom – which should be dark. Without darkness, the brain doesn't produce melatonin. Without melatonin, there is no deep sleep. This isn't a metaphor – it's mechanics.

What happens in your eye after sunset

The retina of each eye contains photoreceptors that aren't for vision. Their only job: report to the brain whether it's light. They contain a pigment especially sensitive to blue light – screens, fluorescents, "cool" white LEDs.

The signal from these receptors reaches the suprachiasmatic nucleus – your brain's master biological clock. Based on that signal, the clock instructs the pineal gland: produce melatonin or not.

Melatonin isn't a "sleep hormone" in the simple sense. It's the hormone of night. It tells every cell of the body: "it's night, time for recovery." It regulates not just sleep, but growth hormone release, DNA repair, and immune function.

A threshold most people cross every evening

Here's a little-known number that changes the perspective: melatonin production begins dropping significantly at just 10 lux of light entering the eye. For comparison:

  • Smartphone in night mode (30 cm from face) 30–50 lux
  • Lit router indicator in the bedroom (2 m away) 5–15 lux
  • Streetlight through poorly-sealed blinds 8–30 lux
  • Nightlight with a 5W bulb 50–100 lux

It means that even a tiny light source – a charger LED, a watch face, blinds that don't quite seal – is enough to cut melatonin production in half.

Just 10 lux of light in your eye cuts melatonin production in half. That's less than a small nightlight.

Common traps in a Polish summer bedroom

  • LED indicators on the TV, router, charger or power strip.
  • Phone on the nightstand with an active clock display.
  • Blinds that don't fully seal against the window frame.
  • Streetlight outside the window – in summer it's on until ~11 p.m. and again from ~4 a.m.
  • Blue light from a laptop after 10 p.m. ("night shift" filters help, but don't eliminate the problem).
  • Checking the phone in the middle of the night – one glance rolls the cycle back 30–60 minutes.

Five changes to make in June

  • 1. Blackout curtains or blinds – the finger test After five minutes in darkness with closed blinds, on a June night, your eyes still shouldn't make out a finger held in front of your nose. If they can, the side seal is missing (the most common mistake). Solution: curtains that overlap the wall on each side of the window, or an extra sealing strip on the frame.
  • 2. Cover or tape every LED A tiny dot of red light from the router, visible from the bed, really does affect the cycle. A strip of matte, opaque tape costs almost nothing.
  • 3. Phone out of the bedroom The most common objection: "but I use it as an alarm." A classic 30 PLN alarm clock solves that. A phone charging in the kitchen is one of the best investments in sleep.
  • 4. Sleep mask as a backup A silk mask costs 30–50 PLN and works from the very first night when blacking out the bedroom isn't technically possible (rentals, for instance).
  • 5. Warm light 30 minutes before bed Anything glowing in the bedroom between 9:30 and 10:30 p.m. should have a colour temperature below 2700K. Orange-yellow. Most lamps have this marked on the packaging. Blue/cool light, even dimmed, signals "day" to the brain.

Where a weighted blanket fits

Darkness produces melatonin. Pressure calms the nervous system. Together they give something neither does alone: fast, deep sleep entry.

Deep pressure lowers sympathetic nervous system activity ("fight or flight"). Cortisol, which should be low by 10 p.m. but is still high after a day full of decisions, gets a physical signal: "you can come down." An experiment for this weekend

On Saturday evening, make two changes:

  • 1. All screens off at 9:30 p.m.
  • 2. Only one lamp with warm light (below 2700K).

Go to bed at your usual time. In the morning, assess how you feel compared to the previous Saturday. Most people notice a difference after a single night. Full effect – after 5–7 days of consistency.

FAQ

Does the phone's "night shift" filter solve the problem?
Only partly. It reduces the blue part of the spectrum, but the screen brightness and the very act of looking at any screen still activate retinal photoreceptors. Better solution: phone out of the bedroom after 10 p.m.
Does melatonin in pill form help?
For short periods (jet lag, time-zone changes) – yes. Long-term – generally not advised without consultation, because the body reduces its own production. Always fix the conditions first, supplement only afterwards.
Is 7 hours of sleep enough?
It depends on the quality of that sleep. 7 hours in a dark bedroom at 19°C with full deep-sleep cycles often beats 9 hours in a bright, stuffy room.
